The same lift can train the wrong muscle if your attention is somewhere else. Here's the one cue and the feel for 18 core lifts, so every rep lands where you want it.
“Push the floor away, drive chest toward bar”
Imagine your hands trying to crush the bar together toward the midline. Feel the chest, not the shoulders, doing the pressing. Think "spread the bar apart" on the way down, "hug the tree" on the way up.
“Press the ceiling away, ribs down”
Picture your elbows driving up and out to lift the weight, not your hands. Feel the middle and front delts pulling the bar overhead. Keep the delts loaded - don't rest on locked joints.
“Press up and slightly in, feel the upper chest”
Drive the dumbbells up and toward each other, feeling the tension high on the chest near the collarbone. Squeeze as if hugging around a barrel at the top.
“Elbows locked at your sides, extend fully”
Pin the elbows to your ribs like hinges - only the forearm moves. Squeeze the triceps hard at full lockout as if flexing the back of your arm.
“Lead with the elbows, pour the water out”
Think of leading with your elbows and pinkies, tilting slightly as if pouring water from a pitcher. Feel the side of the shoulder lift - not the traps shrugging up.
“Pull with your elbows, not your hands”
Think of your hands as hooks - the arms just connect you to the bar. Initiate every rep by driving the elbows down toward your back pockets and feel the lats (the wings under your armpits) pull.
“Row to your hip, lead with the elbow”
At the top, pinch a pencil between your shoulder blades. Feel the rhomboids and mid-traps squeeze together. Drive the elbow past your ribs - the hand is just along for the ride.
“Elbows glued to your sides, squeeze up”
Keep the elbows pinned like a hinge - only the forearm moves. Squeeze the biceps as if flexing for a photo at the top. Fight gravity on the way down; that's where the muscle really works.
“Pull to your forehead, spread the rope apart”
Aim to pull the rope apart toward your ears, thumbs pointing back. Feel the rear delts and upper back squeeze - this is the great posture and shoulder-health builder.
“Shrug straight up to your ears, pause”
Think "ears to shoulders" straight up, not rolling. Feel the traps bunch up at the top and hold the peak squeeze for a full second every rep.
“Spread the floor, drive through mid-foot”
On the way up, imagine pushing the floor apart with your feet - this fires the glutes and quads together. Feel your quads load in the descent and your glutes finish the lockout.
“Push the floor away, hips through the bar”
Think leg press, not back pull. Feel the hamstrings and glutes load as you set up, then snap the hips forward to lockout. The arms are just cables holding the bar.
“Drive heels down, squeeze glutes at top”
At the top, crack a walnut between your glutes. Keep the chin tucked and ribs down so the glutes - not the lower back - do the lifting. Pause and feel the squeeze every rep.
“Drive through the front heel, tall torso”
Push the ground away through your front heel to fire the glute and quad. Lean slightly forward to hit the glutes more; stay upright to bias the quads.
“Squeeze the quad at full lockout”
At the top, flex the quad like you're posing and hold for a beat. Point the toes slightly toward you to deepen the contraction across the whole front of the thigh.
“Curl the heels to your glutes, squeeze”
Drive the heels toward your glutes and squeeze the back of the thigh hard at the top. Keep hips pressed down so the hamstrings do all the work.
“Full stretch at the bottom, high squeeze up top”
Rise all the way onto your big toes and squeeze the calf at the top. Get a deep stretch at the bottom - calves respond to that full range and a hard peak contraction.
“Brace like you're about to be punched”
Don't just hold - actively pull ribs toward hips and tighten the abs like bracing for impact. On crunches, think "shorten the distance between ribs and pelvis," not "pull with the neck."
